就在昨天正式結束了為期 2 個月的 World Gym 減重比賽，雖然還距離最終目標還有點距離，但健身這件事情已經變得完全融入我的生活了，覺得吃原型食物讓身體變得舒服又清爽，加上看到身體一點一滴的變化，心裡真的很感動（笑）老實說以前我都很羨慕那種吃不胖的人，但自己這樣訓練下來，我知道心肺機能和肌耐力的好壞，可是沒有運動就沒辦法提升的，所以不要過度苛責容易變胖的自己，因為也有很多人都和你一樣在健身的路上一起努力呢！不孤單呢！哈哈前面亂感性了一把，回到正題吧 XD 大家一直敲碗的運動菜單也終於開始動工了，這篇會順便聊一下怎麼挑選教練，還有請一對一教練的 Q&A ，我發現大家問的問題還蠻多重複的，所以就一次整理在本篇喔，請看！
昨天忍不住把開始健身前的照片來出來比對
忍不住大叫「這是誰啊？」 哈哈哈 過去的自己真的很多脂肪啊XD
前兩篇泡芙人的減肥日誌中提到飲食觀念和完整紀錄
飲食真的很重要 佔減肥成功的 70%
所以對於飲食控制期間怎麼吃有疑問的朋友 建議先服用喔
一樣來張 befor/after 的 inbody 給大家看
經過近 57 天的努力
體重 52.0→48.3 = -3.7 kg
骨骼肌重（肌肉重）16.2kg→17.8kg =+1.6kg
體脂肪重 21.3kg→14.8kg = -6.5kg
體脂肪率 40.9 %→30.6% = – 10.3%
我的目標是希望降到體脂肪率 25 % 哈
所以就算減重比賽結束後 我還是會持續努力
除了革命尚未成功之餘 也是因為健身的感覺真的很棒！！
好啦～接下來就以 Q&A 的型式來回答大家常問的問題！
※健身房教練篇※
Q1：一定要請教練嗎？請問你是怎麼挑選教練？
A1：不一定要請教練，我請教練的主要原因是我已經在健身房練了 3-4 個月都沒有成果，加上剛好有減重比賽可以買到比較便宜的課程（20 堂/$26000）才決定找教練。我會找我的教練是因為我很害怕一直纏著人的教練，但我的教練是個推銷比較有技巧的人且不囉唆（笑），我還記得我第一次跟他說我再想想，他也沒多說什麼就讓我走了，後來是因為他給我看他之前減重比賽的案例，看了照片和 inbody 的變化，我才決定要買課程。
PS. 阿湯哥沒請教練，但他有研究出自己的瘦身方案，所以他 2 個月跟著我幾乎天天跑健身房也瘦了 6kg 且體脂率 -7%。
Q2：如果買課程你建議買幾堂呢？
A2：其實我有和其他買課程的人聊過，我之前自己買 12 堂，有朋友買過 6 堂，但都感覺像是零散的感覺沒有集中和策略效果。我這次買的課程是 20 堂，除了 2 個月內要上完（我第一個月幾乎是 2 天 一堂頻率），從第二週開始教練會看我每天飲食，而且如果自主訓練也會開運動菜單給我，整體來說我比較喜歡這樣有系統性的運動計畫。
Q3：想請問你的教練？哪間店呢？
A3：在回答這個問題之前，我必須坦誠地說，不論是哪一個教練都會有極限在。對流氓顆而言，我在第 1 個月效果很驚人，成功 -1kg & -6.5% 脂肪率，但後面停滯期反而是靠自己上網找資料改變自主訓練的運動、飲食內容，額外補充乳清蛋白才突破的。雖然這樣說，但我仍舊很感謝替我上了 20 堂的教練，因為如果沒有他一直操我的肌耐力，或許我的停滯期會更久。
最後我的教練是 WG 桃園大有店的 ROCK ，他是個非常嚴格的教練，常常訓練到我飆淚 XDD（已離職）
※重訓注意事項※
我覺得重訓是最需要人帶或幫忙看姿勢的
因為如果姿勢不對 練錯肌肉不說
萬一受傷需要休息 之前練的一切砍掉重練
重訓有 5 大要點，分別是「次數」、「重量」、「組數」、「間隔時間」和「拉筋」
如果是初學者建議先讓自己做出正確姿勢＆習慣重量
可以第一組用較輕的重量當作熱身
每組做 15-20 下，總共做 3-5 組
姿勢正確比次數做完來得重要
所以如果已經沒力了 可以休息幾秒調整姿勢做完
但如果已經開始重訓超過 1 個月了
想要開始操肌肉
例如：我現在做 leg press 是 52kg+2.5kg*2
每組從 4 下開始做起 等慢慢適應後可以依序增加至 8 或 12 下
記得最後一下撐個 5 秒鐘 就會立刻感受到肌肉爆炸
那時候會很想飆淚 但是！肌肉的成長就在那一瞬間！千萬別放棄！
（訓練依情況增加次數或增加重量，都是適合初學的好方法）
然後～每組間隔時間不要太久
我幾乎都是休息 20-30 秒左右
休息時間就是用來拉筋 可以幫助肌肉伸展
※運動菜單篇※
其實我的運動菜單真的世界無敵難整理
因為做過的運動真的很多 哈
但我還是把我腦海中依稀記得的片段 拼湊出來給你們XD
第 1 ～2 週（高強度間歇運動）
- 負重深蹲 /器材：壺鈴或沙袋都可以，一開始訓練是 4 kg ，最後是 16 kg
- 負重甩壺鈴/ 重點手要放鬆，甩上去用下腹和夾屁股的力量
- 貼牆深蹲 / 手腰臀全要貼緊牆壁，一開始撐 15 秒都不到，最後可以撐到近 2 分鐘
- 波比 25-50 下
- 仰臥起坐 25-50 下
- 抬膝跳 25-50 下
- 開合跳 25-50 下
- 弓箭步 25-50 下
這裡的間歇運動每個動作間 可以休息 20-30 秒
完整地做完一系列可以休息 3-5 分鐘
一開始心肺一定都會不夠
如果覺得頭有點暈的話
建議就躺下來 兩隻腳屈膝 讓雙手平放
這樣心跳就會減緩下來喔
第 3～4 週（高強度間歇運動+有氧）
這段期間加入的有氧菜單如下
- 階梯機 / level 5 1mins & level 10 1mins 交替，從 2 分鐘做起，最後目標是 30 分鐘（也就是 15 組）。
或者
- 登山機/ level 4 1mins & level 7 1mins 交替，從 10 分鐘做起，最後目標也是 30 分鐘。
或者
- 腳踏車/ level 6 rpm 60 ，總共 20 分鐘
第 5～6 週 （高強度間歇運動 + 有氧+重訓+家庭功課菜單）
前面的訓練在第 4 週開始我的腿部肌肉線條就變得很明顯
所以後面這 2 週的重訓都集中在上半部胸、背和腹部
另外，教練也開家庭功課給我
時間不限只要一整天有完成即可
- 空中腳踏車 2400 下
- 開合跳 800 下
或者
- 半身伏地挺身 每組 20 下，總共 6 組
- 腳貼牆仰臥起坐 400 下
這段期間我的每日運動量真的世界無敵大
但站上 inbody 的數字又不動如山
所以後來我上課還是照上
但自主訓練就依照自己的方法來做
第 7~8 週（高強度間歇運動 + 有氧+重訓+自主訓練菜單）
我的自主訓練菜單就是「重訓」+「燃脂區間有氧」
重訓採用前面所說的操肌肉的方式來做
每日只要做 3 台機器就呈現力竭狀態
重訓前都會喝一杯乳清蛋白 （我是買好市多的 on ）
真心覺得多少有用 因為原本停滯不前的肌肉
因為猛操重訓+乳清蛋白 增加了 0.5 左右
而有氧我都是做腳踏車 並搭配心率帶監測
讓心跳維持在 130-150 之間
rpm 70-80 左右 level 4
時間從 20 分鐘開始做起 習慣後延長至 30 分鐘以上
做了一週後就發現體脂肪真的有降！自己突破自己的感覺真的超棒的！
